Ultra-processed foods, without the panic
The 2026 guidelines are the first U.S. edition to name highly processed foods a concern, and the phrase “eat real food” is now doing a lot of work. This page explains what the label actually covers, what the science supports, and why some processed foods are perfectly good, so you can act on it without treating the pantry as a minefield.
The framework scientists use
NOVA: four groups by how food is made
NOVA sorts food by the extent and purpose of processing, not by nutrients. A NOVA group is not a health score; it is a description of how far a food is from its raw ingredients.
Unprocessed or minimally processed
Whole foods eaten as they are, or only dried, frozen, roasted, pasteurized or fermented, with nothing added. Fruit, vegetables, plain frozen veg, eggs, plain milk, dry oats, beans and rice.
Culinary ingredients
Substances pressed or refined from group 1 or from nature, used to cook and season: olive oil, butter, sugar, salt, vinegar, honey. Rarely eaten on their own.
Processed foods
Simple products, usually two or three ingredients, made by adding group 2 ingredients to whole foods to preserve or flavour them: canned beans, canned fish, cheese, freshly made bread.
Ultra-processed foods
Industrial formulations made mostly from substances derived from foods, plus additives like flavours, colours, emulsifiers and sweeteners, with little intact whole food. Engineered to be durable and hyper-palatable.
The point everyone skips
“Processed” is not a synonym for “unhealthy”
Plenty of processed foods are genuinely good, affordable and practical. Processing is what gives us a safe, stable, low-waste food supply. The useful picture is a gradient, not two bins.
Canned beans
Whole legume plus salt (group 3). Cheap, high-fibre, high-protein. Rinse to cut sodium. A flagship case that processing can be healthy.
Plain frozen vegetables
Freezing adds nothing (group 1). Nutritionally on par with fresh, and often cheaper and less wasteful.
Canned fish, plain yogurt, milk, eggs
Preserved or minimally processed staples. Plain is the qualifier: sweetened yogurt drifts toward group 4.
Where NOVA gets criticised. The system is contested precisely because the same food can shift groups on its ingredients, and “ultra-processed” lumps a fortified whole-grain cereal in with a sugary soda. Because it classifies by processing rather than nutrition, some affordable, fortified foods get flagged while some less-healthy minimally-processed choices do not. That ambiguity is exactly why regulators are still working on a definition. Read the group, then read the label.
What the science actually says
Strong signal, honest limits
A consistent association
A 2024 BMJ umbrella review pooled 45 meta-analyses covering about 9.9 million people. It found higher ultra-processed intake linked to worse outcomes on 32 of 45 measures, and rated the evidence “convincing” for roughly 50% higher risk of cardiovascular-disease death and for type 2 diabetes.
One causal experiment
In a 2019 NIH inpatient trial (Hall et al., Cell Metabolism), 20 adults ate an ultra-processed diet for two weeks and an unprocessed one for two weeks, with meals matched for calories, sugar, fat, salt and fibre. On the ultra-processed diet people ate about 500 more calories a day and gained weight, despite equal offered calories.
What it does not prove
The population data show association, not cause: heavy ultra-processed eaters differ in income, activity and overall diet. The trial is powerful but small (20 people, four weeks) and does not identify which property, texture, energy density or additives, drives the extra eating. There is no agreed “safe” threshold.
The takeaway that survives the caveats: treat ultra-processed foods as occasional rather than a base, and no single food as poison. The mechanism is still being worked out, but eating more whole and minimally processed food, the top of the 2026 pyramid, is a safe bet either way.
Small trades, not rules
Swaps that keep the point of the food
Each of these keeps what you liked (the crunch, the sweetness, the convenience) and drops the formulation. None require cooking like a monk.
